They sit side by side in the same refrigerated case, made from the same bean, and get recommended almost interchangeably. But tofu and tempeh are made by two completely different processes — and that difference shows up in texture, flavor, fiber, and what your gut actually receives. Here's an honest look at what separates them.

Tempeh follows the aged-cheese route, where a living organism does the work. Whole soybeans are cooked, hulled, acidified, and then inoculated with spores of Rhizopus oligosporus. Over roughly 24 to 48 hours in a warm, humid box, the mold grows a dense white mycelium through the beans and binds them into a firm cake you can slice. Researchers describe this as solid-state fermentation carried out under aerobic conditions, producing a food with characteristic mushroom and nut aromas [2].

That single structural fact — strained versus whole — drives most of the nutritional difference. Tofu leaves a good deal of the bean's fiber behind in the okara (the pulp left after straining). Tempeh keeps the whole bean, hulls and all.

Tempeh vs. tofu: what fermentation actually changes

This is where it gets genuinely interesting, and where most side-by-side comparisons stop short.

Proteins get pre-broken. Rhizopus secretes proteases that cleave soy proteins into peptides and free amino acids during fermentation. A 2026 scoping review in npj Science of Food describes this proteolysis as improving protein digestibility and generating bioactive peptides, some of which have shown antioxidant activity in laboratory settings [1]. Worth being clear about the ceiling here: most of that peptide research is in vitro or in animals, not in people. A 2025 systematic narrative review of fermented foods reached a similar place — fermented soy products concentrate isoflavones and generate bioactive peptides — while cautioning that variability in study designs and in how individuals metabolize food continues to limit how far those findings generalize [5].

Mineral blockers come down. Soybeans naturally contain phytic acid and trypsin inhibitors, which interfere with mineral and protein absorption. The mold produces phytase that degrades phytate. One review across multiple tempeh substrates reported reductions on the order of 64–67% for trypsin inhibitors and up to 65% for phytates [2]. Practically, that means the iron, zinc, and calcium already in the bean are more available to you.

Isoflavones change form. In an unfermented soybean, most isoflavones are bound to a sugar molecule — the glucoside form. Fermentation's beta-glucosidase enzymes snip that sugar off, leaving free aglycones like genistein and daidzein [1]. Here I want to be careful, because this is where soy content usually overreaches. Aglycones are absorbed differently, and that's well established. Whether that translates into meaningfully different outcomes for a person eating tempeh instead of tofu is a further question. The most authoritative soy reference guide for health professionals puts it plainly: fermentation converts isoflavone glycosides to aglycones, but "the health implications... are unclear" [3]. Honest is more useful than exciting.

The gut gets something to work with. Because tempeh retains the whole bean, it delivers fermentable substrate to the colon, where resident bacteria produce short-chain fatty acids such as butyrate, propionate, and acetate [1]. Is tempeh healthier than tofu?

The unsatisfying but accurate answer: it depends what you're asking the food to do.

On protein quality, tofu holds its own perfectly well. Using the DIAAS scoring method, tofu was scored at 97% — putting soy foods in a different tier from most plant proteins [3]. Tempeh's advantage is not that tofu is deficient; it's that tempeh brings fiber and fermentation along with the protein.

One myth worth retiring: tempeh as a reliable vitamin B12 source. It's a claim you'll see repeated confidently, and the current evidence doesn't support it. The npj Science of Food review flags that most of the corrinoids found in tempeh are not biologically active forms of B12 but inactive analogs of questionable nutritional value — explicitly contradicting earlier assumptions [1]. And a broader caveat about tempeh research specifically. How to cook tempeh vs. tofu without disliking either

Most people who say they hate one of these foods have only met it once, prepared badly.

For tofu: get the water out. Press a firm block between paper towels under something heavy for twenty minutes, or freeze and thaw it first for a chewier, spongier texture that grabs marinade. Then treat it like something that needs a crust — cornstarch and a hot pan, or a hot oven. Silken tofu is a separate ingredient entirely: don't fry it, blend it into dressings, soups, and desserts.

For tempeh: steam it for ten minutes before you do anything else. This is the single tip that converts skeptics. Steaming softens the cake and mellows the bitterness that comes from the mold, after which it will absorb marinade far more willingly. Then slice thin and pan-sear, or crumble it into a skillet with soy sauce, maple syrup, and smoked paprika for something that behaves a lot like taco filling.

Do you need to pick one?

No — and the framing is a little off to begin with. Populations with the highest traditional soy intake don't eat one soy food; they eat several, in modest amounts, across the day. Average isoflavone intake among older adults in Japan runs roughly 30–50 mg daily, compared with under 3 mg in the US and Europe [3]. That intake comes from tofu, miso, natto, and soymilk together, not from any single hero ingredient.

It's also worth knowing that people process soy differently. Roughly half of Japanese adults and about 30% of Westerners carry gut bacteria capable of converting daidzein into equol — though the idea that equol producers benefit more remains, in the words of the reference guide, "intriguing, but unproven" [3]. A few practical cautions, since soy sits alongside common medications. Soy protein appears to inhibit absorption of levothyroxine — though this is true of food in general, and the usual guidance is to take thyroid medication about an hour before eating [3]. Is tempeh healthier than tofu?

Why does my tempeh taste bitter?
That bitterness comes from the mold's metabolic byproducts and is completely normal in a properly fermented cake. Steaming tempeh for about ten minutes before cooking mellows it substantially and opens the texture so marinades penetrate. Black or grey patches on the mycelium are also normal sporulation, not spoilage — sliminess and ammonia smells are the real warning signs.

Can I get vitamin B12 from tempeh?
The current evidence says no, despite a persistent claim to the contrary. A 2026 scoping review found that most corrinoids in tempeh are biologically inactive analogs rather than usable B12 [1]. Plan your B12 around fortified foods or a supplement and let tempeh contribute protein, fiber, and fermentation instead.

Is tofu processed food?
Tofu is processed in the sense that soybeans are cooked, strained, and set — the same way cheese is processed. It's a traditional, minimally-ingredient food that has been made for roughly two thousand years, which is a different category from ultra-processed products assembled from isolated components.

Tofu and tempeh aren't rival versions of the same thing. Tofu is a strained, pressed, unfermented soy curd — mild, versatile, and nutritionally solid.
